Why Better Recovery Starts With the Basics

When you think about “recovery,” what comes to mind?

Maybe it’s a massage after a hard workout, dry needling for tight muscles, cupping, stretching, or another hands-on treatment. These tools can absolutely have a place in a well-rounded recovery plan—but the most effective recovery strategy starts long before you get on the treatment table.


Recovery is not one thing you do after a workout. It is the ongoing process of giving your body the resources it needs to adapt to exercise, manage stress, repair tissue, and be ready for what you want to do next. In sports science, successful recovery is generally viewed as a balance between the stress placed on the body—through training, competition, work, and life—and the body's ability to recover from those demands.¹


That idea is the foundation of the Recovery Pyramid.

The lower levels of the pyramid represent the habits that have the greatest impact on your overall ability to recover. As you move toward the top, recovery techniques become more supplemental.


In other words: build your foundation first, then use recovery modalities to support it.

1. Sleep: The Foundation of Recovery

There’s a reason sleep sits at the bottom of the Recovery Pyramid. During deep, slow-wave sleep, the body experiences a significant increase in growth hormone (GH) secretion. Growth hormone plays an important role in anabolic processes, including tissue growth, repair, and remodeling—making quality sleep an important part of the body’s natural recovery process.¹²


Think of sleep as your body’s built-in recovery system. While massage, dry needling, cupping, and other recovery techniques can help support how you feel and move, they can’t replace the physiological recovery that happens while you sleep.


This is why improving recovery often starts with a simple question: Are you giving your body enough opportunity to sleep and recover?


Sleep plays an important role in physical recovery, cognitive performance, mood, and athletic performance. Research in athletes has consistently identified inadequate or poor-quality sleep as a potential barrier to both performance and recovery.²,³

But there isn't necessarily one magic number of hours that works for everyone. An expert consensus on sleep in athletes recommends an individualized approach rather than assuming every athlete needs exactly the same amount of sleep.²


Instead of only asking, “Did I get eight hours?” consider:

  • Am I waking up feeling rested?

  • Am I maintaining a relatively consistent sleep schedule?

  • Is my training schedule regularly cutting into my sleep?

  • Am I relying heavily on caffeine just to get through the day?

  • Am I giving myself enough opportunity to sleep when my training volume increases?


You can have the perfect stretching routine and all the recovery gadgets in the world, but they can't replace consistently adequate sleep.


Start here before worrying about optimizing everything else.


2. Nutrition & Hydration: Give Your Body the Resources to Recover

Exercise creates a demand for energy, fluid, and nutrients. Recovery requires replacing what you've used and providing your body with what it needs to adapt.


Carbohydrates help restore muscle glycogen, while dietary protein provides amino acids needed for muscle protein remodeling and repair. Nutrition recommendations for active individuals therefore emphasize meeting overall energy and macronutrient needs—not simply finding the perfect post-workout supplement.⁴,⁵


Hydration matters too.

Fluid needs vary considerably depending on factors such as exercise duration and intensity, environmental conditions, sweat rate, and the individual. Following exercise, the goal is generally to replace fluid and electrolyte deficits that developed during activity.⁶


For most recreationally active people, recovery nutrition doesn't have to be complicated. Think about the basics:

Eat enough. Get adequate protein. Include carbohydrates to support your activity level. Drink fluids consistently.


If you're training hard but consistently under-fueling, a massage isn't going to make up for the resources your body isn't receiving.


3. Load Management: Recovery and Training Have to Work Together

One of the most overlooked pieces of recovery is how much you're asking your body to do in the first place.


Training is stress—and that's not a bad thing.

Appropriately dosed stress is how your body adapts and becomes stronger. The challenge occurs when the demands of exercise repeatedly exceed your capacity to recover from them.


Your total “load” can include more than sets, reps, and mileage. It can be affected by your sport, gym workouts, recreational activities, work demands, sleep, previous training, and other life stressors.


That means recovery doesn't always require stopping activity. Sometimes the answer is simply adjusting the dose.


That might mean temporarily modifying:

  • Training volume

  • Exercise intensity

  • Running mileage

  • Number of high-intensity days

  • Exercise selection

  • Frequency of workouts

  • Recovery time between demanding sessions


The goal isn't to avoid loading your body. The goal is to give it an appropriate amount of stress followed by enough opportunity to adapt.


4. Exercise & Active Recovery: Movement Can Be Part of Recovery

A recovery day doesn't necessarily have to mean doing nothing. Depending on the person and the demands of their training, lower-intensity activity can be a useful way to stay moving between harder sessions. Recovery research has examined approaches such as active recovery alongside massage, compression, water immersion, and other techniques, although the effect of individual strategies varies depending on the outcome being measured.⁷


Active recovery might include:

  • Walking

  • Easy cycling

  • Mobility exercises

  • Light resistance training

  • Lower-intensity Pilates or yoga

  • Technique work

  • An easier version of your normal activity


The important distinction is that a recovery workout should actually allow you to recover. Turning every “easy day” into another challenging workout defeats the purpose. And sometimes complete rest is the right choice. Recovery should match what your body needs rather than following a rigid rule.


5. Stress Management: Your Body Doesn't Only Recover From Exercise

Your muscles don't exist separately from the rest of your life. A hard workout may be one source of stress, but your body is simultaneously managing work deadlines, family responsibilities, poor sleep, travel, emotional stress, and everything else happening throughout your week.


Sports recovery research recognizes recovery as both a physiological and psychological process, rather than simply muscle repair.¹ Psychological stress can also influence athletic performance and the response to injury.¹,⁸


Stress management doesn't have to mean meditating for an hour every day. It may be something as simple as taking a walk, spending time outside, having downtime without a screen, adjusting your training expectations during a particularly stressful week, or doing something you genuinely enjoy.


Sometimes the best recovery decision isn't adding another recovery technique.

It's removing some of the load.


6. Recovery Modalities: Where a Little Extra Help Comes In

At the top of the Recovery Pyramid are the things we most commonly think of when we hear the word “recovery”:


Massage • Dry Needling • Cupping • Mobility Work • Hands-On Treatment


There’s a reason these sit at the top rather than the bottom. Recovery modalities aren’t designed to replace sleep, good nutrition, appropriate training, or regular movement. Instead, think of them as tools that can complement an already solid recovery routine.


For example, research suggests massage can help reduce delayed-onset muscle soreness (DOMS) and perceived fatigue after exercise.⁷ Dry needling may help with pain and muscle stiffness in certain populations, although evidence for improving athletic performance or recovery itself is less established.⁹ Similarly, cupping may provide short-term benefits for some musculoskeletal symptoms, although the overall evidence is still developing.¹¹


And this is where working with a physical therapist can add another layer to your recovery routine.


So, Where Should You Start?

If you're constantly sore, fatigued, or feeling like you're never fully recovered between workouts, resist the temptation to immediately search for another recovery hack. Work your way from the bottom of the pyramid up.


Ask yourself:

How am I sleeping? Am I eating and drinking enough to support my activity? Is my training load appropriate for my current capacity? Do I have true lower-intensity or recovery days? How much stress am I carrying outside of exercise?


Once those pieces are reasonably well supported, modalities such as massage, dry needling, cupping, and other physical therapy techniques can be used strategically to complement the work you're already doing.


Recovery Shouldn't Be One-Size-Fits-All

Maybe you've finished a week of Pilates classes and your hips feel particularly tight.

Maybe your shoulders are consistently sore after workouts.

Maybe you're training for a race, spending your weekends hiking, playing recreational sports, or simply trying to keep your body feeling good enough to continue doing the activities you love.


You don't necessarily need physical therapy because something hurts.

Sometimes you simply want a little help keeping your body moving well.


That's the idea behind the 30-minute Recovery Sessions I offer at BODYBAR Pilates in Exeter.


Rather than automatically giving everyone the same massage, stretch, or recovery treatment, your session can be tailored to what your body needs that day.


Depending on your goals, a Recovery Session may incorporate:

  • Movement or mobility screening

  • Customized stretching and mobility work

  • Soft tissue treatment

  • Dry needling

  • Cupping

  • Joint mobilization

  • Recovery education and recommendations


The goal isn't to “fix” your body in 30 minutes. It's to identify what might help you feel better, move more comfortably, and get more out of the activities you're already doing.

What Might a Recovery Session Look Like?

Let's say you've been doing Pilates several times per week and notice that your hips have been feeling increasingly restricted.


Rather than simply stretching everything that feels tight, we can take a quick look at how your hips are actually moving. Maybe you would benefit from targeted mobility work. Maybe there's an area where soft tissue treatment feels helpful. Or perhaps your mobility is perfectly adequate and what you really need is a conversation about your training load and recovery between classes. That's an important distinction.


More treatment isn't always better treatment.

As a physical therapist, my goal is to help determine which tools actually make sense for you—and when the answer may simply be more sleep, an easier training day, or a change in your exercise routine.


You Don't Have to Be Injured to Be Proactive

One of my favorite things about recovery and wellness care is that we don't have to wait until something becomes an injury to start paying attention to it.


If you're noticing that you're unusually sore, losing mobility, struggling to recover between workouts, or developing little aches and pains that keep returning, those can be opportunities to look at the bigger picture.


That may mean adjusting your training. It may mean working on strength or mobility.

It may mean improving sleep or nutrition. And sometimes, a targeted recovery session can be the extra piece that helps you feel ready for whatever you're doing next.
